Bedroom temperature and sleep: useful range, adjustment and evidence limits

Room temperature matters, but it is not a magic number. A cool room may feel helpful, while excessive heat can make falling asleep and staying asleep harder. Bedding, clothing, humidity, airflow and personal thermal comfort also matter.

1. What range should you try first?

A room around 18 to 20 °C is a practical starting point for many adults if it feels comfortable. CDC/NIOSH cites about 65 to 68 °F, roughly 18 to 20 °C, as a guide for many people. This is not a prescription.

2. Why heat can disturb sleep

Core temperature falls around sleep onset. Bedding creates a small microclimate around the body and helps manage heat exchange. Persistent warmth leaves less room to lose heat, especially with poor airflow or heat-retaining bedding.

Real-world studies generally associate higher nighttime temperatures with shorter or poorer sleep, especially during hot periods; this association does not prove causation for every person.

3. What does “20 to 25 °C” really mean?

In a longitudinal study of older adults living at home, sleep was on average most efficient and restful between 20 and 25 °C. Between 25 and 30 °C, sleep efficiency fell by 5 to 10% in that sample. Individual differences were substantial.

This helps explain variation; it does not set 23 °C for everyone. The sample was older, the study took place in real homes and relationships were nonlinear. A young adult, a person under a thick duvet and someone sensitive to cold may respond differently.

4. Adjust the room without chasing perfection

Observe three nights: approximate temperature, bedding and heat- or cold-related awakenings. Then change one variable. If you are hot, reduce bedding, choose more breathable sleepwear, improve airflow or lower the temperature gradually. If you are cold, add a local layer rather than heating the whole room.

Bedding matters as much as the thermostat. A duvet creates a different microclimate from the air in the middle of the room, so the same room temperature can feel different to two people.

5. When temperature is not the whole explanation

Fragmented sleep can also involve noise, light, schedules, caffeine, pain or a sleep disorder. A comfortable room does not treat persistent insomnia. If problems continue, or there is loud snoring, observed breathing pauses or marked daytime sleepiness, seek medical advice instead of endlessly adjusting the thermostat.

01What temperature should I try first? Try a cool, comfortable room, often around 18 to 20 °C for an adult, and adjust based on awakenings and bedding. It is a starting point, not a requirement.
02Is colder always better? No. Cold can also be uncomfortable and disturb sleep. The aim is to avoid excessive heat without forcing yourself to sleep in a cold room.
03Do I need to measure temperature precisely? Not necessarily. A simple thermometer can show a trend, but thermal comfort, bedding and awakenings are useful information too.
