Dietary iron: animal or plant sources, absorption and useful pairings

Dietary iron depends on the foods chosen, the form of the mineral and the meal context. Animal and plant sources can both contribute, but absorption is not identical.

1. Heme and nonheme iron

Heme iron is found exclusively in foods of animal origin, while nonheme iron is found in plant foods and several animal foods. Heme iron is, on average, better absorbed than nonheme iron.

2. Which food sources should you choose?

Legumes, nuts, seeds, grains and some leafy vegetables contribute to intake. Meat, poultry, fish, seafood and liver are animal sources. Amounts depend on the food, preparation and portion; a composition table is preferable to a universal ranking.

3. How can plant-iron absorption be supported?

Vitamin C supports nonheme iron absorption. Pairing legumes or grains with tomatoes, peppers, cabbage, citrus or other fruit can help build varied meals.

4. Tea, coffee, calcium and phytates

Tannins and some polyphenols in tea and coffee may reduce nonheme iron absorption when consumed with a meal. Phytates, found especially in legumes, grains and seeds, may also limit it. This does not justify removing these foods, which provide other nutrients.

Calcium may also interact in some situations. An effect seen with an isolated meal does not always translate to the whole diet.

5. Should you choose animal or plant sources?

There is no single answer. A plant-based diet can contribute iron, but adequacy depends on variety, organisation and individual circumstances. Preferences, culture, budget, availability and digestive tolerance can guide choices.

A plate can combine an iron source, a vitamin-C-rich food and varied preparation. The goal is consistency, not a perfect pairing at every meal.

6. Who should be especially attentive?

Growth, pregnancy, blood loss, heavy periods and some absorption problems warrant particular attention to iron status. Persistent fatigue or dizziness alone cannot establish deficiency.

01Is plant iron useless?

No. Absorption is more variable, but plant foods can contribute in a varied diet adapted to individual circumstances.

02Should tea and coffee be eliminated?

No. They may reduce absorption when taken with a meal, without justifying routine elimination.

03Must vitamin C be taken as a supplement?

Not necessarily: a food source during a meal containing mostly nonheme iron may be enough.

04Can iron be taken without testing?

If deficiency is suspected, iron status should be assessed with a health professional before supplementation.
