Depois de um dia sentado, it can be tempting to “unlock everything” with a few forceful moves. A more useful routine is usually modest: move slowly, stay within a comfortable sensation and choose an amplitude that does not require effort.

1. What to reasonably expect

NHS guidance describes gentle flexibility exercises, progressed slowly and within a comfortable range. Mayo Clinic notes that stretching can improve flexibility and joint range of motion, while technique matters.

The evidence does not establish one universal duration for everyone: a recent systematic review says the optimal dose of static stretching remains uncertain. Treat the five minutes below as a practical format, not a prescription.

2. Uma rotina de cinco minutos, sem equipamento

Use a clear space. Move slowly, breathe normally and stay at a comfortable intensity. A mild stretching sensation can be a guide; sharp pain, joint pain or numbness are reasons to stop.

  1. 01Neck and shoulders — one minute. Sitting steadily, slowly turn your head left and right without pulling. Add a few slow shoulder movements backwards.
  2. 02Chest opening — one minute. Standing or sitting, let your shoulders drop and gently bring your shoulder blades closer, without arching or pushing your head forward.
  3. 03Side bends — one minute. Standing, slide one hand down the thigh while leaning slightly to the opposite side. Return to centre and switch sides.
  4. 04Calves — one minute. Face a wall or stable chair, step one leg back with the heel down, then switch sides.
  5. 05Return to movement — one minute. Walk calmly around the room or slowly move the ankles. The end does not need to be a deeper stretch.

3. Onde inserir a pausa

Choose an existing cue: closing the laptop, leaving transport or preparing a meal. You can alternate this routine with active work breaks and daily walking. Stretching does not replace other forms of movement; it is simply one way to bring some range back into the day.

Stop if you experience sharp pain, dizziness, numbness or a clear worsening of a symptom. If pain persists, returns regularly or limits your activities, ask a health professional for advice instead of increasing the routine’s intensity.
