In brief

Creatine monohydrate is the best-studied form for short, intense and repeated efforts. It can support strength, power and training volume, but cannot guarantee an individual result.

1. What are we talking about?

Creatine occurs naturally in muscle and is supplied by meat and fish. Stored partly as phosphocreatine, it helps regenerate ATP during maximal efforts. The clearest use is in strength work, sprints, jumps and intermittent exercise; continuous endurance is a different context. [1][2]

2. What effects are realistic?

Sports-nutrition position stands support benefits for short, intense, repeated efforts, repeated sets and some training adaptations. Response depends on the sport, protocol, training and person. Creatine does not replace sleep, food or programming. [1][2][3]

3. Maintenance dose

The usual documented range is 3–5 g per day, including rest days. Without loading, muscle saturation is gradual and may take about three to four weeks. Cycling is not required. [1][2]

4. Loading phase

A studied protocol is about 0.3 g/kg/day, roughly 20 g/day for 70 kg, split into four doses for five to seven days, followed by 3–5 g/day. It saturates faster but may increase digestive discomfort and water-related weight. [1][2]

Skipping loading does not remove the potential effect; saturation is simply slower.

5. Timing

Evidence does not show a clear winner for an exact clock time. Taking it near training with carbohydrate and protein was slightly favoured in some studies, but the difference appears small. Daily consistency is the strongest practical guide. [1][2]

6. Fluids, weight and digestion

Creatine increases water inside muscle cells. A 1–2 kg increase early in loading is common and is not fat. Large single doses are more likely to cause bloating or diarrhoea. [1][2]

Drink according to thirst, climate and sweat losses. Creatine does not require excessive fluids; normal hydration remains the priority. [3]

7. Kidneys, pregnancy, minors and medicines

In healthy adults, available studies have not shown impaired filtration at studied protocols. Blood creatinine may rise slightly through creatine metabolism and should be interpreted in that context. [5][6]

With kidney disease, abnormal tests, repeated dehydration or chronic treatment, seek medical advice. Evidence is insufficient for self-medication during pregnancy or breastfeeding. In minors, use should be supervised with attention to age, growth, sport and diet. Never change a medicine to start creatine. [2][3][7]

8. Choosing a product

Prefer creatine monohydrate and a label stating the amount per dose. Micronisation may improve mixing but does not prove superior effects. In competition, seek independent quality testing. Compare cost per gram of actual creatine. [3][4]

9. Marketing and limits

A more expensive form is not automatically better. Loading is not mandatory, exact timing is not magic and initial weight is not fat. Creatine does not guarantee a given muscle gain or a meaningful benefit in continuous endurance. [2][3]

Verdict

For a healthy adult, 3–5 g of creatine monohydrate daily is a simple guide. Loading around 20 g/day for five to seven days is optional. Timing matters less than consistency.

01Is loading necessary? No. It speeds saturation; 3–5 g daily without loading is more gradual.
02Before or after sport? Either. No exact time is clearly superior.
03Does creatine damage kidneys? Available data in healthy adults do not show impaired filtration at usual doses, but kidney disease or treatment requires medical advice.
04Is weight gain fat? No. Early gain mainly reflects intracellular water and does not predict an individual outcome.
05Can minors take it? Not by self-medication. Age, growth, diet and sport should be assessed professionally.
