In brief Caffeine can improve some forms of exercise performance, especially endurance, but responses differ between people and tasks. [1][7]

Higher doses are not automatically better and may increase side effects. Caffeine can disrupt sleep and intensify anxiety or palpitations in some people. [1][2]

1. What caffeine can change Caffeine mainly affects alertness and perceived effort. Evidence is most consistent for endurance, while strength, power, sprint and intermittent exercise have also been studied. Average findings do not predict an individual response. [1][7]

2. Weight-based dosing The best-studied sports range is around 3–6 mg/kg. A 70 kg research protocol would represent 210–420 mg, but that conversion is not a personal dose. Product strength, tolerance, exercise time and caffeine already consumed matter. [1]

Lower doses have also been studied, while very high doses increase side effects without being necessary for an ergogenic effect. [1]

3. Timing and sleep Studies often use caffeine about 60 minutes before exercise. Timing depends on the form: gum and some fast-absorbing products do not behave like capsules. Later intake has also been studied in long events when fatigue builds. [1]

A late session can turn extra alertness into a poor night and worse recovery. EFSA notes that 100 mg close to bedtime may affect sleep in some adults. [2]

4. Tolerance, anxiety and sensitivity Habitual use and individual metabolism can change the response; they do not justify automatically increasing the dose. Nervousness, tremor, stomach upset, faster heartbeat and anxiety are possible. [1][2]

5. Coffee, pre-workouts and energy drinks Coffee has no fixed caffeine content. Pre-workouts may combine caffeine, guarana and other stimulants. Energy drinks can concentrate caffeine and add sugar or other ingredients, so check each label. [4][8]

Do not treat an energy drink as an hydration drink. Water, carbohydrate and electrolytes serve different purposes from stimulation. [2]

6. Safety groups EFSA gives up to 200 mg per serving and 400 mg per day for healthy adults; in pregnancy and breastfeeding, the reference is 200 mg per day from all sources. [2]

Children and adolescents should not receive an adult sports dose. Cardiovascular disease, pregnancy or breastfeeding, marked anxiety, sleep problems, regular medication or high sensitivity warrant professional advice before planned sports use. [2][4]

7. Practical conclusion Caffeine may help selected sessions, particularly endurance, with research protocols around 3–6 mg/kg and timing often close to one hour before exercise. It is not a universal dose or a shortcut to performance. Sleep, anxiety, habituation, energy drinks, age, pregnancy and cardiovascular health all matter.
